How Your 5K Plan Is Built
The 5K sits right at the aerobic ceiling — the intersection of VO2max, lactate clearance, and neuromuscular efficiency. Your plan works those systems in sequence: an aerobic base to raise the ceiling, repeated work at race intensity to sharpen your ability to sustain lactate on the move, and a top-end pass that pulls the pace scale down toward mile speed to sharpen neuromuscular recruitment for the last kilometer. Peak weekly volume scales from 35–50km for beginners to 70–95km for advanced runners; long runs 12–24km (about 25% of weekly volume). Because a 5K rewards fresh legs over accumulated volume, the taper cuts volume by 30% in week one — one of the sharpest reductions of any distance we support, second only to our 1500m plan's 35% and versus just 20% for our marathon plan. We also check your stated goal against that build: if your 5K target outpaces what your current fitness and this plan's length can realistically deliver, we show you the achievable time and pace instead — or a faster one, if you're underselling yourself.

5K Plan Questions
How long is a 5K training plan?
Plan length is calculated from your race date rather than a fixed template, with a 10-week minimum. Most 5K runners choose 10 to 12 weeks. Whatever the total length, the final two weeks are always your taper — and it's one of the sharpest cuts of any distance we support, since 5K racing rewards fresh legs over accumulated volume.
What workouts help most for a 5K?
Alternation intervals at 5K pace are the core session — early in the plan these use full standing recovery between reps, then shift to continuous jog-recovery as fitness builds, raising the sustained-effort demand (a Canova "special endurance" pattern). A second session sharpens top-down from 10K pace to mile pace over several weeks. Paces come from the Jack Daniels VDOT system, calibrated from your goal time and your actual Strava efforts, not a generic calculator.
Can beginners use a 5K training plan?
Yes. Every plan runs through a 3-tier classification (Beginner, Intermediate, Advanced) built from your goal time and recent Strava volume, which automatically scales your peak weekly volume (roughly 35–50km for beginners up to 70–95km for advanced runners), long run size, and workout complexity — so the same underlying system works whether it's your first 5K or a competitive time trial.
How does 5K taper differ from other distances?
The taper is always exactly two weeks, the same structure as every distance we support — but 5K cuts volume by about 30% in week one, one of the steepest reductions of any distance (second only to our 1500m plan's 35%), specifically to leave your legs as fresh as possible for a race decided by top-end speed. Compare that to just 20% for our marathon plan, where accumulated volume matters more than fresh legs.
Does a coach actually review my 5K plan?
Yes. Ivan G. — a Bulgarian national-championship-level endurance coach (10th place, 5000m Outdoors) who's coached athletes to national XC medals — checks your interval paces and taper before you start, to make sure the plan matches your real fitness.
Will PaceForge tell me if my 5K goal is unrealistic?
Yes. We estimate your current fitness from your Strava history or PRs, then project where that fitness realistically lands by race day given your plan's length. If your stated goal implies faster gains than that build supports, we show you an achievable 5K time and pace instead, with a note on why. If your projected fitness is well ahead of your stated goal, we'll flag that too — you may be able to aim faster than you think.
Is this 5K plan free?
The Strava analysis and your first 4 weeks (the Base phase) are free, no card required. Unlocking the full 10-to-12-week plan with a coach review is a one-time €39 — or €79/month for ongoing coaching (weekly check-ins throughout, plus a dedicated race-week check-in) that automatically ends on race day.
